Side-Lying External Rotation
Rotator cuffDumbbell
The side-lying external rotation uses a light dumbbell to build rotator cuff stability and control rotational mechanics in the shoulder joint.
How to do it
1Lie on your side on a mat, pin your top elbow against your ribs, and bend it to 90 degrees.
2Hold a light dumbbell in your top hand with your forearm resting across your stomach.
3Keep your elbow glued to your side as you rotate your forearm smoothly up toward the ceiling.
4Hold at the top for a second, feeling the contraction in the back of your shoulder.
5Lower the dumbbell slowly to the start, keeping your elbow pinned tight.
Common mistakes
Lifting your elbow off your ribcage, recruiting larger muscles and disengaging the rotator cuff.
Grabbing a dumbbell that's too heavy, forcing torso rotation and sloppy form.
Dropping the weight fast instead of controlling the eccentric, risking tendon strain.
Breathing
Exhale as you rotate outward, and inhale as you lower the weight back down under control.
Make it harder or easier
To make it easier, drop the weight completely and focus on full range of motion.
To make it harder, add a brief pause at peak contraction.
This is general guidance, not a medical opinion. Listen to your body: if it hurts, stop. If you have an injury or a chronic condition, talk to a doctor first.
