Side-Lying Dumbbell External Rotation

Rotator CuffDumbbell

A simple isolation move to strengthen the shoulder's rotator cuff using a dumbbell lying on your side. It targets the infraspinatus and teres minor to stabilize the shoulder joint.

How to do it

1Lie on your side on a mat, bend your bottom arm under your head, and bend your top arm at a 90-degree angle.
2Grab a light dumbbell in your top hand and pin your elbow against your ribcage.
3Exhale and smoothly rotate your forearm up, keeping your elbow glued to your side.
4Pause briefly at the top of the movement.
5Inhale and slowly lower the dumbbell back down, keeping constant tension.

Common mistakes

Flaring your elbow away from your body, shifting the work to your side delt instead of your rotator cuff.
Rolling your torso back to cheat the weight up with momentum.
Using a dumbbell that is too heavy, causing jerky movements and strain.

Breathing

Exhale as you rotate the dumbbell up, and inhale as you lower it back to the start.

Make it harder or easier

To make it easier, perform the movement with no weight, using just your arm.
To make it harder, use a slow 3–4 second eccentric lowering phase.
