Scapular Pull-Up

Traps, Rhomboids, LatsPull-Up Bar

The scapular pull-up is a hanging exercise designed to prime the upper back and shoulder girdle. It teaches scapular control without bending your arms, building proper mechanics for strict pull-ups.

How to do it

1Hang from a pull-up bar with an overhand grip slightly wider than shoulder-width, fully stretching your shoulders.
2Keep your arms straight and pull your shoulder blades straight down and slightly together.
3Hold the top position for one second, feeling your upper back engage.
4Smoothly lower yourself back down into a full dead hang under control.

Common mistakes

Bending your elbows, which shifts the work from your back to your biceps.
Kicking or swinging your body, losing muscle isolation and risking injury.
Craning your neck back, putting unnecessary strain on your cervical spine.

Breathing

Exhale as you pull your shoulder blades down; inhale as you return to a full hang.

Make it harder or easier

To regress, rest your feet lightly on the floor or use an assistance band.
To progress, hold a 2–3 second isometric pause at the top of each rep.
