Single-Arm Dumbbell Thruster
Quads, Glutes, Shoulders, Triceps, CoreDumbbell
A compound movement combining a squat and a single-arm overhead dumbbell press. Develops endurance, coordination, and power across your legs, shoulders, and core.
How to do it
1Stand tall with feet shoulder-width apart, holding a dumbbell at shoulder height in one hand.
2Lower into a controlled squat while keeping a neutral spine.
3Drive up aggressively through your legs to generate momentum.
4Transfer that power to press the dumbbell overhead to full arm lockout.
5Smoothly lower the dumbbell back to your shoulder as you reset for the next rep.
Common mistakes
Pausing between the squat and press, losing momentum and overloading the shoulder joint.
Rounding your lower back at the bottom of the squat, stressing the spine.
Letting your knees cave inward during the squat, increasing joint injury risk.
Breathing
Inhale as you lower into the squat; exhale forcefully as you drive up and push the dumbbell overhead.
Make it harder or easier
To make it easier, lower the weight or reduce your squat depth.
To make it harder, increase the weight or add a pause at the bottom of the squat.
This is general guidance, not a medical opinion. Listen to your body: if it hurts, stop. If you have an injury or a chronic condition, talk to a doctor first.
