Medicine Ball Rotational Throw with Step

A dynamic drill to build rotational power and total-body coordination. It connects the legs, hips, and shoulders to transfer force from the floor through the ball.
How to do it
1Stand side-facing a wall about two meters away, holding a medicine ball at waist height.
2Step toward the wall with your front leg while turning your shoulders back and bringing the ball to your rear hip.
3Pivot your back foot and drive your hips hard toward the wall, transferring power through your obliques.
4Drive the ball into the wall through full torso rotation and arm extension.
5Catch the rebound and softly reset to the starting position.
Common mistakes
Throwing with just the arms without hip turn — reduces power and overloads shoulder joints.
Failing to pivot the rear foot — creates dangerous twisting force in the knee.
Arching the lower back during the wind-up — puts excess load on the spine.
Breathing
Inhale on the step and wind-up, then exhale explosively on the throw.
Make it harder or easier
To regress, use a lighter medball and reduce your rotation angle. To progress, pick up a heavier ball or step further from the wall.
