The backward overhead med ball throw is an explosive hip-hinge movement. It builds posterior chain power—targeting glutes and hamstrings—while engaging your core, triceps, and shoulders.

How to do it

1Stand tall with feet shoulder-width apart, holding the med ball in front of you with both hands.
2Hinge at your hips with knees slightly bent, lowering the ball between your legs.
3Explosively extend your hips and knees, driving the ball up and over your head with your arms.
4Release the ball at the top of the arc and watch it land safely.

Common mistakes

Overarching your lower back at release, placing unnecessary stress on your spine.
Throwing purely with your arms without fully extending your hips, killing throw power.
Rounding your back during the hinge, risking lower back injury.

Breathing

Inhale as you hinge down and exhale forcefully as you extend and throw.

Make it harder or easier

To regress, practice the hinge mechanics with a lighter ball; to progress, use a heavier ball while maintaining release speed.
