Kneeling Dumbbell Biceps Curl

Isolates the biceps and forearms from a kneeling position, cutting out torso swing for cleaner, safer reps.

How to do it

1Kneel on a mat holding a dumbbell in one hand down by your side.
2Lower your shoulders, pin your elbow to your side, and brace your core.
3Exhale and curl the dumbbell toward your shoulder without swinging your torso.
4Pause briefly at the top to squeeze your bicep.
5Inhale as you smoothly lower the dumbbell back down along the same path.

Common mistakes

Swinging your torso to lift the weight—this robs the bicep of work and strains your lower back.
Drifting your elbow forward or out to the side, shifting load onto your front delt.
Dropping the dumbbell quickly without control, increasing tendon strain and cutting effectiveness.

Breathing

Exhale as you curl the dumbbell up; inhale as you lower the weight back to the bottom.

Make it harder or easier

To make it easier, use a lighter dumbbell or lightly brace your free hand on a bench.
To make it harder, turn your palm up (supinate) as you curl the weight.
