Hang Snatch

Hang Snatch

Traps, Delts, Glutes, Quads, CoreBarbell

The hang snatch targets explosive power and coordination without pulling from the floor. Starting at knee level lets you focus purely on the drive and extension phase.

How to do it

1Grab the bar with a wide grip and stand tall, holding it in front of your hips.
2Hinge at your hips to lower the bar to knee level while keeping a flat back.
3Explosively extend your hips and knees to drive the bar straight up along your torso.
4Drop quickly under the bar into a partial squat, catching it overhead with locked arms.
5Secure the overhead position and drive up to full extension.

Common mistakes

Rounding your back in the hang position, losing control and straining your lower back.
Swinging the bar out in a wide arc, making you drop the weight or lose balance.
Pulling with your arms early instead of driving with your legs, killing bar speed.

Breathing

Inhale as you hinge down into the hang position. Exhale as you complete the overhead lockout.

Make it harder or easier

To make it easier, use light weight and focus on catching in a partial squat.
To make it harder, add weight or start from a lower hang position below the knees.

This is general guidance, not a medical opinion. Listen to your body: if it hurts, stop. If you have an injury or a chronic condition, talk to a doctor first.
