Dumbbell Clean and Jerk

Dumbbell Clean and Jerk

Quads, Glutes, Shoulders, Triceps, AbsDumbbells

The dumbbell clean and jerk is a full-body compound exercise that hits your quads, glutes, shoulders, triceps, and core. It builds overall endurance, coordination, and vertical power.

How to do it

1Stand tall holding dumbbells at your sides by your thighs, feet shoulder-width apart.
2Dip slightly and explosively extend your legs to clean the dumbbells up to your shoulders, snapping your elbows forward.
3From the rack position on your shoulders, bend your knees again into a quick, short dip.
4Drive hard through your legs while pushing the dumbbells straight overhead to a full lockout.
5Lower the dumbbells back to your shoulders first, then control them back down to your thighs.

Common mistakes

Arching your lower back at overhead lockout, shifting stress onto your spine.
Not using leg drive to push the weights overhead, which overloads the shoulder joints.
Dropping the dumbbells quickly without controlling them with your muscles on the way down.

Breathing

Inhale before each dip, then exhale forcefully as you drive the dumbbells up into full overhead lockout.

Make it harder or easier

To scale down, use lighter dumbbells or perform just one phase of the lift; to make it harder, use heavier weights or add a pause at the top.

This is general guidance, not a medical opinion. Listen to your body: if it hurts, stop. If you have an injury or a chronic condition, talk to a doctor first.
