Dumbbell External Rotation

Dumbbell External Rotation

Rotator CuffDumbbell

Side-lying movement targeting your external rotators, including the infraspinatus and supraspinatus. It stabilizes the shoulder joint and balances out heavy pushing and pulling.

How to do it

1Lie on your side, bend your top arm at 90 degrees, and grab a light dumbbell.
2Pin your top elbow against your flank, resting your forearm against your stomach.
3Exhale as you rotate your forearm upward, keeping your elbow glued to your side.
4Hold the dumbbell at the top for one second.
5Inhale as you slowly lower your arm back to your stomach.

Common mistakes

Leaning your torso backward to swing the weight up instead of isolating the shoulder.
Flaring your elbow off your ribcage, shifting load away from the rotator cuff.
Dropping the dumbbell too fast, losing control on the eccentric phase.

Breathing

Exhale on the way up. Inhale as you lower your forearm back to your belly.

Make it harder or easier

Drop the weight or tuck a rolled towel under your elbow if you feel joint discomfort.
Take three seconds to lower the weight to make it harder.

This is general guidance, not a medical opinion. Listen to your body: if it hurts, stop. If you have an injury or a chronic condition, talk to a doctor first.
