Battle rope waves are a fast-paced conditioning drill that builds endurance in your shoulders, arms, and core. Minimal axial spine load makes it ideal for high-intensity cardio while keeping your torso locked.

How to do it

1Hold the rope ends with both hands and stand with feet shoulder-width apart.
2Softly bend your knees, hinge slightly at the hips, and lock in a flat back.
3Alternate or simultaneously pump your arms up and down to create continuous waves.
4Keep your shoulders packed down away from your ears and brace your core.

Common mistakes

Shrugging shoulders into your neck, overworking your upper traps.
Slouching and letting your core go soft, losing control over the movement.
Locking out your knees, transferring unwanted force to the joint.

Breathing

Maintain a fast, steady breathing rhythm without holding your breath.

Make it harder or easier

To make it easier, reduce wave amplitude or step closer to the anchor.
To make it harder, increase arm speed or drop into a deeper quarter squat.
